How to do it
- Stand with a dumbbell in each hand at your sides, feet hip-width apart.
- Rise slowly onto the balls of your feet, as high as you can.
- Pause at the top with the calves contracted.
- Lower slowly until the heels touch the floor.
Common mistakes
- Bouncing at the bottom instead of controlling the descent.
- Ankles rolling outward: the weight should stay over the big toe.
- A cut-short range at the top, which is exactly where the calf contracts hardest.
Where you should feel it
A clear burn in the calf, which builds quickly. The load is also felt in the forearms, which hold the dumbbells for the whole set.
Range of motion
Rise as high as the ankle allows and lower until the heels touch. Standing on a step with the heels hanging, the range extends further downward.
Tempo and breathing
One to two seconds up, a pause at the top, two to three down. It is the slowness that does the work, not the load.
What works, precisely
The triceps surae — gastrocnemius and soleus — produces plantar flexion. With the knee straight the gastrocnemius dominates, which is why the standing version complements any seated work well, where the soleus takes over.
Movement mechanics
Closed-chain ankle plantar flexion with an external load added to bodyweight. The range is short by nature, which makes time under tension more decisive than the number of repetitions.
Benefits
- Loads the calves beyond bodyweight, which the unloaded version can no longer do once fifteen repetitions feel easy.
- Takes the calves out of isolation in the library, alongside the matching stretch.
- Strengthens the final push of walking and running.
Adapt and progress
- Easier : Do it without dumbbells, or hold a support with one hand so you only manage one weight.
- Harder : Increase the load, stand on a step to extend the range, or move to one leg.
- Move on when : When three sets of twenty go by with a pause at the top, increase the load or move to one leg.
Precautions
A cramp late in the set is common in this muscle: reduce the range and extend the rest rather than forcing the next repetition.
