Dumbbell floor press

How to do it
- Lie on your back, knees bent, feet flat, a dumbbell in each hand.
- Elbows on the floor at around 45° from the torso, dumbbells at chest height.
- Press the dumbbells toward the ceiling to full arm extension.
- Lower under control until the elbows touch the floor, pause, then press again.
Common mistakes
- Letting the elbows bounce off the floor instead of pausing.
- Elbows flared to 90°, which puts the shoulder in a poor position.
- Lower back lifting off the floor instead of staying in contact.
Where you should feel it
The work is felt in the chest and the back of the arms. The floor gives a constant depth marker that a bench press does not have.
Range of motion
The floor limits the descent: that is exactly the point, it fixes the same depth every repetition and stops the shoulder travelling too far into extension.
Tempo and breathing
One to two seconds to press, two to three to lower. A one-second pause on contact with the floor removes any bounce.
What works, precisely
The pectoralis major and the triceps are the movers, the front deltoid assists. With the range bounded by the floor, the shoulder never goes into excessive extension — which is what makes this variation more forgiving than a bench press.
Movement mechanics
Horizontal shoulder adduction with elbow extension, open chain and constant load. The floor truncates the bottom of the movement, turning a free range into a bounded one, reproducible from session to session.

- Brings loaded horizontal pressing without a bench, with a simple pair of dumbbells and a mat.
- The floor marker makes the depth identical every set, so progress is measurable.
- Each arm works independently, unlike with a barbell.
Adapt and progress
- Easier : Reduce the load, or press one arm at a time to focus on the path.
- Harder : Increase the load, extend the pause on the floor, or slow the descent to four seconds.
- Move on when : When three sets of twelve go by with a clean pause on the floor every repetition, increase the load.
Precautions
Never let the elbows drop in free fall: contact with the floor should be placed, not absorbed.
